Low back & hips · Restore
Durability for desk days, long drives, and training weeks. Same pattern — longer runway, fewer guesses.
Durability is the hinge and the carry when you are already tired. This week trains that on purpose.
For the person whose low back stiffens after sitting, after standing, or the morning after a session. The pelvis is tipped or locked, the front of the hips shout, and the glutes have gone quiet. We restore breath and pelvic options first, then a hinge you can film, then load that does not pick a fight with the low back. 12 weeks. Durability is the hinge and the carry when you are already tired. This week trains that on purpose.
- — A hinge you can film
- — Breath that leaves the low back
- — The long enough timeline to change a strategy, not a warm-up

This week’s idea
Desk days, long drives, training weeks. Same pattern — asymmetric and under fatigue so you stop guessing.
Curriculum
One week at a time.
Finish this week’s three sessions and the next week opens. You can go back to a week you already did. You cannot skip ahead.
Next week: Own split-stance hinge + suitcase density
Week 1 of 12
Keep the hinge when life gets noisy
This week’s framework
Desk days, long drives, training weeks. Same pattern — asymmetric and under fatigue so you stop guessing.
Durability is the hinge and the carry when you are already tired. This week trains that on purpose.
Pattern
Bending from the low back
Where you should feel this
Success looks like
Split-stance hinge that stays in the sockets. No brace on the last carry set.
Watch for
Dumping into the front knee. Making split-stance a stretch.
The three sessions
Already done this week? Do a session again. Later weeks stay open.
Session A
Split-stance hinge
32 min
Life rarely hinges from a perfect stance.
- 90/90 Hip Lift Breathing · 6 breaths
- Split-Stance Dowel Hip Hinge · 2 × 6 / side
- Glute Bridge March · 8 / side
- Bird Dog · 6 / side
Session B
Irregular carry
34 min
Between sessions: sit on sits bones, not the belt. Last Farmer set after 60-sec easy march in place.
- Split-Stance Dowel Hip Hinge · 2 × 6 / side
- Suitcase Carry · 3 × 30 m / side
- Farmer Carry · 3 × 40 m
Session C
Life-load integration
30 min
Session C job: pass = no low-back brace on last carry set; hinge still in hips.
- Dowel Hip Hinge · 2 × 8
- Suitcase Carry · 2 × 40 m / side

Self-massage for these sessions
People grind the low back and call it self-care. The useful work is the hip that will not fold and the ribs that will not turn.
Work around the low back — hip, side waist, ribcage — then hinge or breathe. Never a foam roller on the lumbar joints.
How this works
Quiet the tissue. Then give it a job.
A ball or roller can briefly turn down guarding and make a joint easier to move. It does not break scar tissue, melt fascia, or diagnose what hurts. The useful window is short — that is why every technique ends with a drill from the program.
How to use it with a program
- — Pick one or two spots that match the program you are in — not the whole body.
- — Sixty seconds a side, pressure you can talk through, then stand up and do the drill.
- — Before session A if the area feels parked. After a drill if that drill stayed sticky.
This is education for your own body. It is not a way to diagnose or treat a problem, and it is not a substitute for a clinician. These self-massage techniques are not a training method, and they are not to be used on other people.
Low back · Tennis or lacrosse ball
Side-of-waist ball
Quiet the side of the low back without rolling the spine.
45–60 seconds per side
Then: Side Bridge, then Suitcase Carry. Quiet the tissue, then make it hold.
Hip · Tennis or lacrosse ball
Back-of-hip ball
Quiet the back of the hip so the glute can actually lift, instead of the low back covering.
60 seconds per side
Then: Glute Bridge March, then Hip Airplane if the standing hip is the story.
Hip · Tennis ball
Front-of-hip ball
Take the shout out of the front of the hip so you can tuck the tailbone without a fight.
45–60 seconds per side
Then: Pelvic Clock, then Couch Stretch. Options, then length.
Thoracic spine · Foam roller
Mid-back roller
Give the ribcage a chance to extend and turn so the neck and low back stop finishing every move.
60–90 seconds, then a turn each way
Then: Open Book Rotation, then Wall Slide with Reach.
