Hip · Tennis or lacrosse ball
Back-of-hip ball
Quiet the back of the hip so the glute can actually lift, instead of the low back covering.
Why we use it
A ‘tight piriformis’ story is often a hip that cannot rotate and a low back that is doing extra. The ball finds the meat of the glute — not the tailbone, not the sitting bone edge.
A ball or roller can briefly turn down guarding and make a joint easier to move. It does not break scar tissue, melt fascia, or diagnose what hurts. The useful window is short — that is why every technique ends with a drill from the program.
Start here
Sit on the floor. Ball under one glute, a little toward the outer back of the hip. Hands behind you. Other foot on the floor.
How to
- 1Place the ball in the meat of the glute, not on the tailbone.
- 2Lean a little onto it. Cross the same-side ankle over the other knee if you want a slightly deeper hip fold.
- 3Tiny circles or a slow rock. Pause where it is honest.
- 4Keep the low back quiet. This is a hip, not a backbend.
- 5Then do a glute bridge march.
Feel for
Dull pressure in the back of the hip. The low back does not join. No zing down the leg.
Breathing
Easy breath. If the jaw clenches, you went too hard.
Do this
- — Meat of the glute. Off the tailbone. Off the sitting bone.
- — Small rocks, not a bounce.
- — If it zings down the leg, move the ball toward the outer hip and off the nerve.
Common mistakes
- — Parking on the tailbone or the sacrum.
- — Chasing the sciatic zing.
- — Arching the low back to ‘get more.’
Easier · Harder
Easier: Tennis ball. More weight through the hands. Skip the ankle-over-knee.
Harder: Lacrosse ball. Slightly more lean. Still no zing.
Stop if
Electric pain down the leg, numbness in the foot, or pain on the tailbone.
Then move: Glute Bridge March, then Hip Airplane if the standing hip is the story.
Then do the drill
Glute Bridge March
Get the glutes to lift the hips so the hamstrings and low back stop covering.
Hip Airplane
Train the standing hip to turn under a steady pelvis — the missing piece in most “tight hip” stories.
