Knee · Reset
Wake the arch and restore ankle bend so the knee stops buying range it does not own.
For the inward knee, the sore kneecap, the ankle that will not bend, and the arch that collapses by mile three. We restore a quiet foot and ankle range, own the last bit of knee straightening, and load split stance and step-downs without the knee caving in. 4 weeks. Four weeks to restore options before we load. Re-screen at week four and decide whether to continue.
- — Knee over the second toe under load
- — Ankle range the knee can spend
- — The week's keepers named — a practice you can repeat

This week’s idea
Wake the arch and restore ankle bend so the knee stops buying range it does not own.
Curriculum
One week at a time.
Finish this week’s three sessions and the next week opens. You can go back to a week you already did. You cannot skip ahead.
Next week: Own the last twenty degrees
Week 1 of 4
A foot that can dome
This week’s framework
Wake the arch and restore ankle bend so the knee stops buying range it does not own.
An inward knee is often a foot that collapsed and an ankle that would not travel. Until those change, every quad drill is a performance.
Pattern
Stiff ankle / knee caving in
Where you should feel this
Success looks like
A short-foot hold that does not claw. Knee-to-wall that travels without the heel lifting.
Watch for
Gripping with the toes. Forcing the knee forward and pinching the front of the ankle.

Self-massage for these sessions
The knee often pays for a stiff ankle and a hip that dumps inward. Roll the meat. Stay off the kneecap and the IT band as a tendon.
Thigh, outer hip, calf, and arch — then the wall sit or split stance so the kneecap has a track, not just a quieter muscle.
How this works
Quiet the tissue. Then give it a job.
A ball or roller can briefly turn down guarding and make a joint easier to move. It does not break scar tissue, melt fascia, or diagnose what hurts. The useful window is short — that is why every technique ends with a drill from the program.
How to use it with a program
- — Pick one or two spots that match the program you are in — not the whole body.
- — Sixty seconds a side, pressure you can talk through, then stand up and do the drill.
- — Before session A if the area feels parked. After a drill if that drill stayed sticky.
This is education for your own body. It is not a way to diagnose or treat a problem, and it is not a substitute for a clinician. These self-massage techniques are not a training method, and they are not to be used on other people.
Knee · Foam roller
Front-of-thigh roller
Quiet a noisy front of the thigh so the kneecap can track instead of grind.
60–90 seconds per side
Then: Wall Sit Iso or Split Squat Iso. The thigh has to work in a track after it is quiet.
Hip · Tennis or lacrosse ball
Front-outside hip ball
Take pressure off the front-outside of the hip that yanks the knee inward.
45–60 seconds per side
Then: Side Lying Hip Abduction. Then Couch Stretch with the tailbone tucked.
Ankle & foot · Foam roller
Calf roller
Soften a calf that will not let the ankle bend, so the knee does not have to cheat.
60–90 seconds per side
Then: Knee-to-Wall, then Slow Heel Raise. Range, then load.
Ankle & foot · Tennis ball
Arch ball
Wake the small muscles in the foot so the arch can share load instead of collapsing.
60–90 seconds per foot
Then: Short Foot, then Knee-to-Wall. The arch has to work after it is quiet.
Ankle & foot · Tennis ball
Outer-shin ball
Quiet the outer lower leg so the ankle and arch can share the work.
45–60 seconds per side
Then: Tibialis Raise, then Short Foot.
