Ankle & foot · Foam roller
Calf roller
Soften a calf that will not let the ankle bend, so the knee does not have to cheat.
Why we use it
A stiff ankle often starts as a calf that never drops its guard. The roller is for the meat of the calf — not the Achilles tendon, not the back of the knee.
A ball or roller can briefly turn down guarding and make a joint easier to move. It does not break scar tissue, melt fascia, or diagnose what hurts. The useful window is short — that is why every technique ends with a drill from the program.
Start here
Sit on the floor. Roller under the mid-calf. Hands behind you. Other leg off the roller.
How to
- 1Start in the middle of the calf, not on the tendon.
- 2Lift your hips a little. Slowly roll from mid-calf toward the heel, then back toward the knee — stop two fingers below the back of the knee.
- 3Turn the toes in, then out, to change which part of the calf you hit.
- 4Pause on a sticky line for three breaths. Then move on.
- 5Stand and try knee-to-wall after. Notice if the fist-distance got easier.
Feel for
A broad, dull squeeze in the calf. The heel can still nod. No zing down to the foot.
Breathing
Breathe out as you pass the sticky part. Do not brace the jaw.
Do this
- — Slow. If you bounce, you are just annoying the tissue.
- — Stay off the Achilles. Stay off the back of the knee.
- — One leg. Compare.
Common mistakes
- — Sawing on the tendon.
- — Parking in the crease behind the knee.
- — Stacking the other leg on top to ‘get more’ before you can breathe.
Easier · Harder
Easier: Keep the hips down so less weight is on the roller. Tennis ball on the floor if the roller is too much.
Harder: Stack the other ankle on the working shin only if the breath stays easy.
Stop if
Electric zing, numbness in the foot, or pain on the tendon.
Then move: Knee-to-Wall, then Slow Heel Raise. Range, then load.
Then do the drill
Slow Heel Raise
Load the calf through a full range so the ankle can share work with the knee.
Knee-to-Wall Dorsiflexion
Restore ankle bend so the knee and hip stop paying the bill.
